You probably know creatine as the supplement people take to get stronger in the gym.

But if you’re a woman with a demanding career, a busy life and a body you want to keep strong as you age, there’s a much bigger conversation worth having.

Creatine for women: energy, strength and mental performance

Creatine is involved in how your body rapidly regenerates energy (adenosine triphosphate (ATP)) — the immediate energy currency your cells use to do work.

In the gym, it can help support repeated high-intensity efforts and strength adaptations.

In the brain, creatine is involved in cellular energy metabolism, and emerging research suggests supplementation may support certain aspects of cognitive performance, including memory, attention and processing speed.

So perhaps the more interesting question isn’t:

“Does creatine help me build muscle?”

It’s:

“Could creatine help support my ability to meet the physical and mental demands of a high-performance life?”

That’s where the science gets interesting.

What does creatine actually do?

To understand why creatine can influence performance, it helps to understand how your cells produce and use energy.

Your body doesn’t store large reserves of ATP waiting to be used. ATP is continuously produced and broken down as your cells need it.

When energy demand rises sharply, such as during a heavy set of squats, a sprint or another high-intensity effort, your cells need to regenerate ATP very quickly.

This is where creatine comes in, and here's the science:

Some of the creatine in your body is stored in the form of phosphocreatine. Phosphocreatine can provide a phosphate group to ADP, rapidly regenerating ATP:

Phosphocreatine + ADP → Creatine + ATP

This is known as the phosphagen or phosphocreatine energy system.

Supplementing with creatine increases the amount of creatine available in your tissues and can increase muscle phosphocreatine stores. This gives your muscles greater capacity to rapidly regenerate ATP during short, high-intensity efforts.

It’s an important distinction:

Creatine doesn’t give you energy in the way carbohydrates or fats provide metabolic fuel. It helps your cells rapidly regenerate ATP when energy demand is high.

And that matters for more than your workouts.


More strength and better training performance

If you strength train, this is where the evidence for creatine is strongest.

Creatine supplementation can increase the amount of work you are able to perform during repeated high-intensity efforts. Over time, that can contribute to improvements in strength and lean mass when combined with resistance training.

But creatine isn’t a substitute for training.

You still need to progressively challenge your muscles, eat enough protein and energy, and recover properly.

Think of creatine as support for the training stimulus, rather than the stimulus itself.

Research specifically examining active women is still developing. Some studies report improvements in strength, power and anaerobic performance, while others showed no significant difference.

This is important, because it’s easy to take decades of predominantly male research and present the results as though we know exactly how every woman will respond.

We don’t.

But we do have enough evidence to say that creatine is a well-studied supplement with a plausible mechanism and established benefits in exercise performance, particularly when combined with resistance training.

And there’s another reason I think this matters for women in their 30s and 40s.

Strength isn’t just about the gym

Building and maintaining muscle becomes increasingly important as we age.

Muscle supports physical function, metabolic health, strength and independence, and bone density health.

The goal isn’t simply to have more muscle.

It’s to maintain your physical capacity for as long as possible.

Recent research in post-menopausal women is particularly encouraging. A 2026 systematic review and meta-analysis of seven randomised controlled trials found that creatine supplementation, particularly when combined with resistance training, produced small improvements in lean mass and leg-press strength. This doesn’t mean creatine prevents age-related muscle loss on its own.

Resistance training, adequate protein, sufficient energy intake and overall nutrition remain foundational.

Creatine is simply one tool that may help support those adaptations.


Why creatine matters as women move through midlife

For high-performing women, creatine becomes particularly interesting when we look at the physiological changes that occur through perimenopause, menopause and post-menopause.

As we move through the menopausal transition, changing ovarian hormone levels are associated with changes in body composition, muscle and bone health, sleep and, for some women, cognitive function.

This makes maintaining muscle, strength and physical capacity increasingly important.

Resistance training is one of the most powerful tools we have for supporting these areas, and creatine may complement the adaptations to that training. Research in post-menopausal women suggests that creatine supplementation, particularly when combined with resistance training, can support improvements in muscle strength and lean mass.

But creatine isn’t a menopause treatment, and it doesn’t replace the fundamentals.

Think of it as one potential tool within a bigger strategy: progressive strength training, adequate protein and energy, good nutrition, quality sleep, stress management and regular movement.

There’s also an interesting connection with cognitive performance. The brain uses creatine as part of its energy metabolism, and emerging research suggests supplementation may support certain aspects of cognition, including memory and processing speed. This is particularly interesting when we’re considering the cognitive demands of midlife, but the research is still developing.

For women who want to remain strong, physically capable and mentally sharp throughout their 40s, 50s and beyond, building and maintaining that capacity before you need it becomes an important part of long-term health.

Creatine may be one small piece of that picture.


Supporting mental performance

This is where creatine becomes particularly interesting for high-performing women.

Your brain has a high and continuous demand for energy.

And just like skeletal muscle, the brain contains creatine and uses the creatine-phosphocreatine system as part of its energy metabolism.

So researchers have started asking an important question:

If creatine can support rapid ATP regeneration in muscle, could increasing creatine availability also influence cognitive performance?

The answer isn’t a definitive yes, but the research is becoming interesting enough to pay attention to.

A 2024 systematic review and meta-analysis published in Frontiers in Nutrition examined randomised controlled trials investigating creatine supplementation and cognitive function.

The researchers found significant improvements in:

  • Memory

  • Attention time

  • Processing speed

However, they did not find significant improvements in overall cognitive function or executive function. The certainty of the evidence also varied between outcomes. (PubMed)

Interestingly, subgroup analyses suggested that females may experience greater cognitive benefits from creatine supplementation than males for some outcomes.

That’s an intriguing finding, particularly given how limited female-specific nutrition research has historically been.

But it isn’t enough to say that creatine is a proven cognitive enhancer for women.

There are still relatively few studies, the interventions differ considerably, and more high-quality research is needed.

Another 2024 systematic review came to a more cautious conclusion: creatine supplementation does increase brain creatine content, but evidence for improvements in cognition remains equivocal. The researchers suggested that creatine may be particularly interesting under conditions of increased physiological or cognitive stress, but more research is required. (PubMed)

So I wouldn’t call creatine a “brain booster”.

I’d say something more useful:

Creatine supports a system involved in brain energy metabolism, and emerging research suggests it may support certain aspects of cognitive performance, particularly memory, attention and processing speed.

For a woman who spends her days making decisions, solving problems, managing people, learning, communicating and switching between competing priorities, that’s worth knowing about.


Your brain needs energy too

There’s a bigger lesson here.

We tend to separate physical and mental performance as though they’re completely different things.

They’re not.

Your brain and your muscles are both made up of living cells with energy demands.

Your ability to train hard depends partly on your ability to meet the energy demands of your muscles.

Your ability to think, concentrate and process information depends on the brain’s ability to meet its own energy demands.

And both systems rely on ATP.

This doesn’t mean taking creatine will suddenly give you more energy throughout the day.

It doesn’t.

If you’re exhausted because you’re sleeping five hours, skipping meals, chronically under-eating or trying to train through inadequate recovery, creatine isn’t going to fix the underlying problem.

But when your nutritional foundations are in place, supporting the body’s energy systems becomes another piece of the bigger picture.

You don’t necessarily need more stimulation. You need to support your body’s ability to meet demand.


How much creatine do you actually need?

The good news is that the protocol is remarkably simple.

For most women, 3–5 g of creatine monohydrate per day is an appropriate maintenance dose.

The International Society of Sports Nutrition’s position stand on the female athlete identifies creatine as one of the supplements with the strongest evidence for use in women and recommends 3–5 g per day for its potential mechanistic and performance-related benefits. (PubMed)

You don’t need to cycle it

There is no established need to take creatine for a few weeks and then stop.

Creatine works by increasing and maintaining tissue creatine stores, so regular daily intake makes more sense than taking it only occasionally.

You don’t need to take it before your workout

Timing isn’t the most important factor.

Consistency is.

You can take your daily dose at whatever time is easiest for you to remember.

What about a loading phase?

You may have heard about a creatine loading protocol.

A typical loading strategy involves approximately 20 g per day, divided into several doses, for around 5–7 days, followed by a maintenance dose of 3–5 g per day.

Loading can saturate muscle creatine stores more quickly.

But it isn’t necessary.

Taking 3–5 g consistently will also increase your stores — it just takes longer.

For most women, I prefer the simple approach:

3–5 g every day.


Which type of creatine should you buy?

Creatine monohydrate.

It’s the form that has been used in the overwhelming majority of creatine research and is the form I’d recommend unless there’s a specific reason to use something else.

You don’t need an expensive “advanced” creatine formula.

You don’t need a pre-workout containing creatine.

And you don’t need a supplement marketed specifically to women.

Look for a straightforward creatine monohydrate product from a reputable manufacturer.


Will creatine make you gain weight?

This is one of the most common concerns I hear from women.

And it’s worth understanding what’s actually happening.

Creatine supplementation can increase water stored within muscle cells as muscle creatine stores increase.

That can result in an increase in body weight, particularly during the early stages of supplementation.

That’s not the same thing as gaining body fat.

This is one reason why the scales aren’t always the best measure of progress.

If you’re strength training, eating appropriately and taking creatine, changes in:

  • strength

  • muscle mass

  • body composition

  • measurements

  • training performance

  • recovery, and

  • how you feel

can tell you far more than a single number on the scales.


Do you need creatine if you’re a woman who doesn’t strength train?

This is where I’d be more cautious.

The strongest evidence for creatine remains around resistance training, high-intensity exercise and muscle-related outcomes.

The cognitive research is promising, but it isn’t yet strong enough for me to recommend creatine purely as a cognitive supplement for every woman.

The most compelling case is when creatine sits within a broader health and performance strategy:

Adequate nutrition + sufficient protein + resistance training + recovery + sleep + creatine, where appropriate.

Creatine is a supporting player.

It isn’t the whole strategy.


Creatine is not the point. Your capacity is.

This is ultimately why I think creatine deserves more attention from women.

Not because you need another supplement.

And not because you need to optimise every biological process.

But because your body is the system carrying you through your life.

If you’re building a career, leading a business, raising a family, travelling, training and trying to enjoy your life at the same time, you’re asking a lot from it.

  • You need physical capacity.

  • You need strength.

  • You need energy.

  • You need your brain to be able to keep up with the demands you’re placing on it.

Creatine isn’t a magic solution for any of those things.

But it is a well-researched compound involved in cellular energy metabolism, with established applications in exercise performance and an increasingly interesting body of research around cognitive performance.

And that’s a much more useful way to think about it than simply calling it a “muscle-building supplement”.

The simple takeaway

If you’re a healthy adult woman and you’re considering creatine, the evidence-supported approach is straightforward:

Choose creatine monohydrate.

Take 3–5 g every day.

You don’t need to cycle it.

You don’t need to take it at a particular time of day.

Loading is optional rather than essential.

Combine it with resistance training, adequate protein, sufficient energy and good recovery.

And most importantly:

Don’t use creatine to compensate for the fundamentals.

Use it to complement them.

Because the goal isn’t to find another way to push your body harder.

It’s to build a body and brain capable of supporting the life you’re asking it to live.
